Racing Week Review

Another successful racing weekend for E3 athletes and friends:

On Thursday:

  • Jessica Douglas ran at the 4 miler Gobble Gobble as part of her comeback to racing and posted a PR with a 29:34min time!
On Saturday:
  • Noah Manacas race at the Baystate Cyclocross day 1 and posted a great result finishing top 20 on the Cat 4s 35 masters
  • Carrie Mosher also raced at Baystate Cyclocross day 1 and finished 13th on the Females Cat 4s.
On Sunday: 
  • Noah Manacas race at the Baystate Cyclocross day 2 and posted improve his result finishing 19th on the Cat 4s 35 masters
  • Carrie Mosher also raced the Baystate Cyclocross day 2 and improved her result from Saturday finishing 11th on the Females Cat 4s
At Ironman Cozumel E3 athlete and Level 1 coach Brett Johnston successfully completed his 2nd Ironman  every finishing with a huge personal record of 10:40 hrs compared to his 12:16 hrs from Ironman South Africa last year. Brett improved on all 3 disciplines posting a 1:13 hr swim (4 min faster), a 5:33 hrs bike (55 min faster) and backed it up with a killer 3:47 hrs marathon (27 min faster), resulting in a 1:36 hrs time improvement!

Fellow Boston Triathlon Team member and friend James Strain also had a killer result finishing on 9:40 hrs and 7th place AG.

Friend and Pumpkinman Race Director Kat Bianconi Donatello also had a killer race and PR finishing in 11:24 hrs. Congrats to Kat and her coach!

    Training Concepts - Part 2 – Training Load

    Continuing article part 1 where I discussed what Stress/Strain/Adaptation, in this part I’ll focus on defining what training load is and why it is important related to structuring a training program.

    As a brief reminder of part 1, it was mentioned how training is considered a “stressor” and how much of it we do, it will place different levels of strain which ultimately will produce different adaptations (positive/negative) that can lead performance improvements, overtraining and/or injury.

    The main goal of any training program is to constantly strain our bodies enough to produce positive adaptations without placing so much strain that instead of allowing the body to adapt and get stronger/fitter/faster, it can't cope with the strain level and the result can be a decrease in performance or injuries.

    In order to keep our bodies positively adapt following a progression which will allow each athlete produce specific adaptations particular to the main event, athletes need to pay attention to their training load. This concept is defined as the sum of all the training we do:

    Training Load = volume + intensity + frequency

    Volume – refers to the duration/distance of a particular training session.
    Intensity – relates to the level of exertion at which an athlete performs a particular session
    Frequency – relates to repetition of volume + intensity over many training sessions.

    Frequently athletes talk about how much training they do, and more often than not they only refer to volume and rarely to intensity. i.e. when athletes discuss training load, the usual response would refer to number of hours or miles per week.

    Considering the training load formula, then  expressing load in terms of volume only represents half part of the equation and considering training load is relative to the fitness of each individual, it is difficult to make assumptions whether running 'x' miles or 'y' hours per week is an adequate load for an athlete or not. But, quantifying volume it is simple, while it not the same with intensity hence it is common to refer to load only in terms or hours/miles.

    Still, any athlete knows that running 45 min at an easy conversational pace is not the same as running 25 min at or near his/her 10K pace; the latter in general will produce greater DOMS, accumulated fatigue, etc. In addition training at different intensities will result in different physiological processes that will induce different training sessions.

    In coming articles I’ll discuss in more detail the type of training adaptations our bodies experience at different intensities and why optimal training load will vary based on individual’s needs. For now, remember that our fitness will improve based on how much (volume), how easy/hard (intensity) and how often (frequency) we train.

    Why is load Important?
    Understanding the concept of training load will allow an athlete their coaches to design training programs based on the specific needs for each individual. There are many ways to set a program and some of you probably are familiar with the different approaches often discussed in books, magazines and online forums such as high volume/low intensity (commonly referred as ‘base’ training), low volume/high intensity (often referred as HIIT), or a mixed training load.

    The discussion of these approaches can result in passionate arguments defending or criticizing the benefits of each approach, but that’s beyond the goal of this article. In the future I’ll discuss each approach in detail and let the reader interpret the information presented to and make up their own minds.

    Still, the reality is that different approaches based on different training loads can and indeed work, and all have a place in a training program. Certain individuals will require a greater focus in a given training load, but that’s more specific to the individual’s needs such as: current fitness level, time availability, racing goals (distance), athletic background, gender, age, etc.

    In any case, training load is important to allow our bodies to constantly adapt and improve our fitness, but in order to know how much we need to do, we need to determine how we can quantify intensity and for that is necessary to discuss the energy systems and how training at different intensities / durations result in in different adaptations. 

    In Part no. 3 I'll continue addressing Training Concepts and I'll focus on Specificity/Overload which ties into training load. After I complete talking about training concepts, I'll  move to discuss energy systems, physiologic parameters and how we can define intensity to be able to manage intensity; the often neglected part of the training load equation. For now the take away message is – we need to strain our body so it can adapt; to manage how much strain we induce we can use training load which is the sum of all the training we do.

    The 3 Cs for Recovery

    Recovery is a vital component of any training program from recovery during a training session, between intervals and between training sessions. The training concept of stress/adaptation suggests that through training we induce a stress as a result of the training load we do (volume + intensity) and this forces our bodies to adapt.

    The trick is to provide the right stimulus stressing our bodies withing our own limitations. That is, to do the right amount of load to force our bodies to produce a series of physiological adaptations that ultimately will increase our fitness, but managing this to avoid more of what our bodies can handle resulting in inadequate recovery.

    Failure to adequately manage your load and allow your body to adapt can result indifferent scenarios:

    1. From session to session this can result in excessive micro damage on our musculoskeletal system in the form of delayed onset of muscle soreness (DOMS) or high levels of creatine kinase (CK). This might force the athlete to reduce the load of the next session or delay/skip training making it inconsistent.
    2. From a series of sessions, in addition to the above, it can also result in your body inability to restore your body's glycogen which you body oxidize to propel your training in addition to fat. Though when compared to fat storage, we have a limited captivity to store glycogen hence it is vital to replenish it.
    3. Chronic fatigue - by constantly pushing your body beyond your own capabilities, athletes eventually can face big setbacks in the form of injuries.

    A great racing weekend for PBM Coaching Athletes

    At the 70.3 World Championship:

    - Dan Arnett posted a run PR to complete the race in 4:31hrs
    - Jana Richtrova also competed and posted an 8 min PR finishing in 4:46hr and top 20. Not bad for the Czech chick in her 1st year racing this distance.!
    - Carrie McCusker also had a great performance at the WC finishing on the podium in her AG!

    At the Beach to Battleship Iron Distance, Coach Alex finished 2nd Overall. Not bad for a busy year as a pro and a new dad!

    At the Miami Man International, Leszek Wnuk wrapped up his 2010 season finishing with a PR and 2nd AG place!

    Athlete and Friend Tom Civitenga participated in his 1st half marathon ever competing the Chilly Half-Marathon and finished it in 1:50hrs. Not bad for a guy who recently started running and is into martial arts and not endurance sports!

    Coach Kurt and athlete Curtis Boivin finished 1 and 3 at the Plymouth South Cyclocross.

    Alaina Case (formerly Alaina Neary)

    Growing up, I was not a typical 'athlete'- my passions were music (the trumpet) and science. Despite playing soccer and tennis for a few years, no one would have considered me a jock. After graduating from college, I decided to start running, and 6 months later I completed my first marathon. Longer distances were instantly appealing, and a year later, I qualified for the Boston Marathon and found myself starting triathlons.  

    On 2006, after 4 months of self-coached swim, bike, and run training, I tackled my first Half-ironman and was instantly hooked. Triathlon training provided an outlet for my energy and I instantly found a sport that suited both my personality and my body type. Since then I have completed 5 marathons, 12 Half-Ironmans, 2 Ironmans, and a few other races of varying distances.

    I began working with PBM Coaching in 2008 and have had terrific success training with Coach Jorge. Highlights of my athletic achievements under PBM Coaching include winning First Overall Female at Muncie Half-Ironman, placing first as a co-ed team with my husband at the American Triple-T, placing 3rd in my age group at my first Ironman in Lake Placid, NY, which qualified me for the Ironman World Championships in Kona, and finally, competing in Ironman Hawaii in my first year at the Ironman distance. 

    Working with PBM Coaching has allowed me to continue to improve in the sport all while working towards my PhD in Neuroscience, since I never stopped being a nerd! Next year I would like to return my focus to the Half-Ironman distance and improve my cycling speed.

    YouCoach - Training plans




    What is it?
    This service is a simple yet complete model with general-semi personalized training plans, multimedia content, online advice and social interaction through a private forum. This provides an effective alternative way to training with expert advice from E3 coaches for a lower cost.

    We offer “Off-season” or race specific training plans for different distances (Olympic, 70.3 and Ironman), durations and 3 different levels based on your current fitness level, experience, needs and racing goals. The semi-personalized plans are accompanied with “how to” guides, annual training plans, multi-media and other materials that covers most training questions/needs for our athletes. In addition you can ask as many questions as you might have to our expert coaching group via a private online web forum (hosted at beginnertriathlete.com) or via our private Facebook Group and you'll get response within the same day.

    Unlike other general plans, ours are delivered on three to five 4-week blocks; this allows us to make fitness progress assessment at the end of each block and recommend what 4-week block plan will suit the athlete's needs based on strengths, weaknesses, time constraints and adaptability. This scheduling flexibility maximize fitness gains.

    Is YouCoach for you?
    This service is more of ‘Do It Yourself’ model for athletes. In simple words; we provide you with season plan with detailed workouts, we provide you the tools (plan, guides, calculators, testing, videos, etc.), we provide you expert support and YOU do the Coaching matching the plan to fit your specific needs. This allows athletes to have a direct control over their training schedule.

    This service will suit better those athletes who enjoy taking control of their program, require minimal coaching support and with a flexible schedules or for those wanting to be more involved with their plan and learn at the same time.

    How Does It Work?
    It is very simple:
    1. The athlete fills up a fitness assessment and submit to us, we analyze it and based on that info provided recommend what plan level will fit the athlete needs. 
    2. We submit the first 4 week block plan, “how to” guides and schedule a startup conference call to discuss the details of the plan, terminology, goals, etc. 
    3. We also give the athlete access to the private forum where he/she will have access to different multi-media and personal thread in which he/she can ask any questions in order to further adjust the plan to match his/her need; those will be answered by our coaches within 24-48 hrs. 
    4. During the last week of the 1st block, the athlete will complete the fitness progress assessment with detailed feedback so we can recommend the next 4 week block that will fit his/her needs and goals. We do this at the end of every block.

      Please notices that our online support service is neither personalized coaching nor do we design provide individualized training plans, for that we offer one-one one coaching.

      The plans are pre-designed and are developed to fit most athletes’ needs. The addition of online support via the private forum will enable the athlete to ask any questions to our coaches for ideas and tips as to how to adjust the plan.
      • This model doesn’t include the integrative performance services we provide for our one-on-one athlete.
      • Our coaches won’t monitor or provide specific feedback through a training log.
      • Though we won’t make changes to your training plan, we will give you feedback so you can adjust it.
      • We won’t do personalized power, GPS or HR monitor file analysis or performance modeling.
      • Unlike our one-on-one athletes, we do not provide training log access, there are many free or paid available options around

          TERMINOLOGY
          WU = warm up
          MS = main set
          CD = cool down
          (Recovery) = Recovery sets are between parenthesis, just spin at intensity and duration suggested
          Day 1, Day 2, Day 3 = These are the key sessions for the week. This tend to be shorter but more intense.
          Day 4 - Optional = Long tempo/steady state ride for the week. While every week a workout will be provided, if you are training for early 70.3 or IM you can do an specific session that match your need (i.e. long 4 hr steady state ride)
          CP = Critical Power estimated using the Critical Power model
          THR = Threshold Heart rate is the average Heart Rate you could sustain during a maximal effort for 60 minutes
          RPE = Rate of Perceived Exertion
          5MP = 5 min maximal power
          20MP = 20 min maximal power
