Racing Week Review

Another successful racing weekend for E3 athletes and friends:

On Thursday:

  • Jessica Douglas ran at the 4 miler Gobble Gobble as part of her comeback to racing and posted a PR with a 29:34min time!
On Saturday:
  • Noah Manacas race at the Baystate Cyclocross day 1 and posted a great result finishing top 20 on the Cat 4s 35 masters
  • Carrie Mosher also raced at Baystate Cyclocross day 1 and finished 13th on the Females Cat 4s.
On Sunday: 
  • Noah Manacas race at the Baystate Cyclocross day 2 and posted improve his result finishing 19th on the Cat 4s 35 masters
  • Carrie Mosher also raced the Baystate Cyclocross day 2 and improved her result from Saturday finishing 11th on the Females Cat 4s
At Ironman Cozumel E3 athlete and Level 1 coach Brett Johnston successfully completed his 2nd Ironman  every finishing with a huge personal record of 10:40 hrs compared to his 12:16 hrs from Ironman South Africa last year. Brett improved on all 3 disciplines posting a 1:13 hr swim (4 min faster), a 5:33 hrs bike (55 min faster) and backed it up with a killer 3:47 hrs marathon (27 min faster), resulting in a 1:36 hrs time improvement!

Fellow Boston Triathlon Team member and friend James Strain also had a killer result finishing on 9:40 hrs and 7th place AG.

Friend and Pumpkinman Race Director Kat Bianconi Donatello also had a killer race and PR finishing in 11:24 hrs. Congrats to Kat and her coach!

In this analogy, your house’s foundation relates not only to your aerobic fitness, but specifically, to your muscles, tendons, bones, cartilage, ligaments, etc.

If you don’t have a solid foundation, as your fitness improves and you can do more training, eventually a weak link in your house will be exposed and it will be unable to ‘support’ your fitness causing it breaking down.

In order to prevent this, we create a personalized training plan addressing your specific needs, sport-related weaknesses, time limitations and complement it with a resistance training program to build your fitness as well as your body’s foundation for the rest of your season.

Another busy weekend for E3 athletes and friends

On Wednesday Oct 5th 
Noah Manacas and Carrie Mosher toed the line at the Night Weasels Comet cross race and both have tough days with mechanicals. Still, the racing was epic and the course caused many mechanicals with tough conditions! Here is a taste:

On Saturday Oct 8th
Our friends from PBM Coaching had a great day at the Ironman World Championship collecting 3 top 10s. Awesome job for Coach Kurt and crew! Many other friends from the Boston Tri Team, BPC and more also competed most with great days!

Worth noticing, Craig Alexander won his 3rd IM World Title (2nd World title within weeks) and broke the world record with an impressive race. Chrissie Wellington won her 4th IM World title in a close race wtih Mirinda Carfrae

At Providence Cyclocross festival Day 1, both Noah Manacas and Carrie Mosher had their revenge from Wednesday and posted solid showings, Noah had his best result yet with a top 50% and Carrie followed with a top 50% as well. Each race they get better ad better.

On Sunday Oct 9th
At the Rev3:
  • Patricia Brownell completed the Olympic distance closing her season with a 1st place AG and 7th overall. Great job!
  • Friends from Endurance Concepts and All3 Sports Team have solid races; congrats to Andrew, Tatyana et all
At the BAA half marathon:
  • Noah had a solid day running within a few minutes of a PR
  • Brenda had a challenging day with the heat but completed the race
  • Brendan Hall also had a challenging day but that's part of 'racing' during the off-season
  • Many friends from the Boston Tri Team also had solid days, congrats to Lucy, Grace, Kelwin, Bryan etc.!
At the Chicago Marathon:
  • Kirsten Knowles ran for a PR clocking 3:27hrs
  • Alaina Case Neary ran a 3:17hrs, not a PR but impressive given she has been focusing on triathlon racing.
  • Ryan Case ran a PR and outstanding performance with a 2:58hr time!
  • Amy Duverger also managed a PR clocking sub 4:20hrs
  • Many friends from Somerville Road Runners and the Liver foundation also had great days, congrats to Joe, Kate and company.
  • Worth noticing; Moses Mosop won the men's race and posted a course record.
At the Army Ten Miler Tracy Douglas ran a 1:09hr time good enough for a PR! (waiting for confirmation)

At Providence Cyclocross festival Day 2 Carrie continued her cross experience with a solid showing under hot conditions.

At the USAT Halfmax National Championship Kris Kaplan closed his season with a challenging day battling dehydration but completing the race.

Racing Week Review

Another successful racing weekend for our E3 athletes:
  • Brendan Hall finished 2nd in his AG at the Timberman Sprint
  • Brenda Chroniak had a strong showing at the Timberman Sprint with a 12th AG
  • Ed Galante came back from a tough IMLP to successfully complete the Timberman Sprint
  • Patricia Brownell had a tough showing at the USAT AG nationals fighting a cold but finishing the race
  • Noah Manacas raced at the Timberman 70.3 with a solid performance
  • Sean McCormmick raced at the Timberman 70.3 with a solid performance
From the Boston Triathlon Team teammate Trish Henwood earned her spot to ITU Sprint Worlds. Also Matt Pokress did the same for ITU Olympic Worlds. Maggie O'Toole had a great PR at USAT AG Nationals finishing 2nd AG.


Friend Grace Tsuei also successfully completed the Timberman Sprint and had the 12 fastest swim overall!

Also some of the ladies from our PBMC friends had another killer racing weekend, Catherine Sterling and Meghan Newcomer won their AG at USAT Nats becoming national champions. Finally, Mike Caiazzo from the US Pro Tri team had another great result finishing 2nd OA at Timberman 70.3. Great job coach Kurt!

Racing Week Review

Intense cycling racing weekend for some of our E3 athletes in addition to some tri and run racing:

  • Andrew Thompson battled tough winds/rain to finish 3rd at the Texas Time Trial Championship with a sub 1 hr performance. He also competed on the Team Time Trial the next day but with a man down it was a battle to finish
  • Analise Thompson also competed at the Texas Time Trial Championship and finished 9th OA Cat 4s
  • Carrie Mosher had a great showing at the Norwell Circuit race finishing top 15th
  • Carrie also raced the Whaling City Tri with minimum tri training and finished 9th AG
Blue Hills Cycling Club teammate Bryan Murphy finished top 10 at the Masters 45+ Cat 1-2-3 at the Norwell Circuit Race!

E3 friend Ryan Case raced his 1st 5K and finished in 17:51m good for 3rd OA and 1st AG!

Also a big shout out to our ETA and PBMC friends; their athletes had another successful racing weekend. Also props for our EC friends who hosted the Rev3 Anderson training camp.

Racing Week Review

Great racing weekend from E3 athletes and friends.

  • Dan Arnett continued his season success racing back to back days finishing 1st AG and 4th OA at the mistletoe tri and 2nd AG and 6th OA at the first coast Xterra Tri.
  • Brenda Chroniak kicked off his tri season racing the Danskin Tri and finishing top 10!
  • At Ironman Lake Placid Brendan Hall completed succesfully his 1st Ironman in 11:40hrs
  • Ed Galante battled dehydration but toughen it up and completed his 2nd Ironman LP
  • Jerry Maguire completed 2nd dreams, 1st to get back to running injury free and 2nd to complete his 1st Ironman rocking LP.
Many Boston Triathlon Team members had great success at Ironman Lake Placid, Nantucket Triathlon and Danskin Tri. Our friends from Endurance Concepts, PBM Coaching and ETA also had amazing success. Congratulations to all your athletes and your great work as coaches!

E3 Athlete Spotlight

Continuing with the E3 Athlete Spotlight and featuring our athletes racing at Lake Placid, this time we focus on Ironman virgin Brendan Hall. He is a fellow friend and Boston Triathlon Team member, he completed his 1st Half-Ironman distance last year and now is moving up to race an Ironman.

Since he is relative new in the triathlon scene and new to long distance racing, we balanced his training trying to meet his goals while balancing it with work and other life priorities. Now, after doing the work, putting in the time, sifting through challenges and competing the training, is time to perform!

Experience racing: I started with sprints in 2009, I have completed a few half- Ironman distances and am racing my first Ironman at Lake Placid this season.

Why you started racing tris?  I needed motivation to stay in shape and the thought of doing a triathlon unprepared terrified me, so I signed up for one and got to work.

Why you chose to race ironman? For me, it's about seeing how hard and far I can push myself.  I also like the look people give you when you tell them that you're going to run a marathon after a 112 mile bike and 2.4 mile swim.

Anything else you want to share?  Training for the IM has been an incredible experience and I'm looking forward to getting out there.  Of course, if things don't go well, I will ask Jorge for my money back.

E3 Athlete Spotlight

A new feature I am adding to the E3 Training Solution Blog is going to be ‘E3 Athlete Spotlight’. This will be a simple way to feature some of our athletes, share a bit of who they are, what are they racing, why and some extra random information. This is my way to recognize the hard work and sacrifices our athletes have endure over months of training.

Since Ironman Lake Placid is one of the most popular races in the Northeast I decided to feature those of our athletes racing it this year for the 1st or 2nd time. The first athlete, friend and fellow Boston Triathlon team member is Ed Galante. He did his 1st Ironman last year beating the odds after 5 knee surgeries in previous years the last one occurring just a few months before the race.

Ed is one of my close friends and this year he faced a different training challenge; he had to balance an incredibly hectic work schedule and the never ending knee rehabilitation with Ironman training. Still, he got the work done within his own limitations, this coming Sunday will be toeing the line for a 2nd time at Lake Placid.

Have you enjoyed the journey? I am not so sure I would use the word "enjoy" but it definitely has been a challenging experience. It also has allowed me to see how sadistic my friend Jorge is.

Jana's Rev3 Race report - coach perspective - part 3 (final)

This is the final portion of the Jana’s race report from my perspective as a coach. On part 1 I shared some information about her training in previous months leading to the race. On part 2 I shared in general her final preparation before Rev3 and also her fueling plan based on data like her energy expenditure and some of the products she uses for training and racing.

In this final portion I’ll focus on her plan before the race and the execution. Before every major race I give each of my athletes a detail racing plan with info regarding their nutrition for the 3-5 days prior an event plus other relevant information about equipment, traveling, etc. I also include specific information about the race (like registration), some DOs and DON’Ts prior a major event, and even some specific things I want them to visualize to make sure they are ready for any challenge during the race.

The main portion of the plan is the pacing plans, that plus the fueling plan we practiced during the specific phase on the weeks leading to the race (like the one I shared on part 2) are the key aspects of proper execution. The pacing plan is developed on all the data collected during training and adjusted due to the last bit of increase in fitness achieved during the taper. Finally, I consider the race course profile and adjust the pacing given the terrain including key points in the race.

With the above in mind, below there are some elements of Jana’s racing plan, keep in mind below is a short version:

Swim
Suggested Pacing: Moderate pace – Time sub 35 min.
Summary: Start at the front of the pack; the first ~200 yards start a bit faster than race pace to attempt ‘catching’ some of the fast swimmers feet. Then settle down into race pace focusing on navigation. Last ~200 yards pick up the pace a bit, begin visualizing T1 and get the legs ready for the run to transition.
Actual Swim Time – 38 min (32nd place Age Group, 105th overall female)
Analysis – As mentioned on part 1, we have been focusing on improving Jana’s swim (her Achilles) but we had limited opportunities for open water swim. This probably was the reason for the slower swim. Still, her fitness in the water is better than last year, hence even with a slow swim, she had the energy to tap into for the bike/run.

Transition 1 Suggested time – sub 2 min (actual 1:59min)
For all my athletes, we always try to avoid wasting time in transition as one can really gain on the competition. The run from the swim to the bike was a bit long and Jana is still mastering the ‘taking the wetsuit off’ skill, still she was within the goal and the fastest among the top 5 gals.

Bike
Suggested Pacing: Current Critical Power (CP) – 240watts (230w on my PowerTap wheel*) – Target for the race 180 watts
*My racing wheel which Jana borrowed is a Hed Jet 90 with a Powertap 2.4, usually this wheel reads a bit lower of my other powertaps hence I always adjust my pacing based on that. In Jana’s case even though her CP was around 240watts, I used 230watts to develop the pacing strategy.

Summary: Intensity Factor target - ~79-80% of CP, average watts (AP) – 180-185w, Never exceed 240w!!!
Power on flats – 180-185w, if riding with tail wind – 180w, if riding with head wind – 185w
Power on climbs- If short hill (less than 3 min) 200-205w, if long climb (longer than 3 min) 190-195w

Suggested pace for first 18.6 miles – 175-180watts (actual during the race ~175w AP/ 180w NP)
Suggested pace for first 18.6 miles – 180-185watts (actual during the race ~178w AP/ 185w NP)
Suggested pace for last 18.6 miles – 185watts (actual during the race ~177w AP/ 183w NP)

Actual Bike pacing and time – 177 watts average (AP), 183watts Normalized Power (NP), Intensity Factor 0.79 (IF),  AP/NP = 1.03  2:46 hrs (including run to T2). (2nd place age group, 5th overall female). 


Fueling - ~70 gr Carbs (2.5 scoops powerbar perform/24 oz water + 1 powerbar gel + 1 bottle of water per hour)

Analysis – Ever since I started working with Jana I made her a power convert and she has been training with power ever since. She has a PowerTap 2.4 similar to their Pro +. The advanatge of guding her training with power and adjusting on race day based on perceived exertion and racing conditions allowed her to take guessing out of the equation and refrain her from doing any pacing mistakes. She knew based on her current fitness (critical power) and her training, what level of effort you should be able to sustain over 56 miles and common sense adjustments based on 'feel' would allow her to post a good bike split while leaving enough energy in the 'tank' for the run.

Jana did a great job pacing close to her target. Her average watts were within 3w of her race plan target (180w) and her normalized power (the metabolic cost of the ride) was 183w within her race pace range (180-185w). This means she did a great job pacing within her capabilities and she avoid having power spikes that in the long term not only result in a variable ride (AP/NP) but also in general zap the energy out of athletes legs, especially during the run.

This can is more obvious based on the plan recommendation to avoid going over 240watts; on her power file she only went over 240w 7 times during the race all was for less than 10 seconds. On the picture below of Jana's power file you can see this, the top dashed yellow line was the ceiling she was not supposed to pass during the race (240w) and the line below was the power target for the entire race (180w).
I assume the power spikes were the result of some efforts when climbing or passing a competitor. Also we divided the race in 3 segments and she had wattage targets for each based on terrain and strategy (presented earlier). You can see what we planned vs what she actually accomplished; all in all she was very close every segment, though in the end she slowed down a bit, perhaps due to the heat/terrain.

As a side note, before the race after driving the course and knowing Jana’s bike position (CdA, Crr, etc) we thought she could ride around ~2:45hrs with good conditions, she rode 2:46:47! This plus following the fueling plan she practiced through training yielded her to post the 2nd fastest bike split of the day among female Age Groupers and 14th including female pros; it also allowed her to pass 30 gals in her AG and 100 female overall getting back to T2 on 2nd place AG and 5th overall female.

Transition 2 suggested time sub 1:30 min (actual 1:05min)
Great transition, in and out! She again had the fastest T2 among the top 5 gals, hence she was able to get some of the lost time on the swim back and exiting T2 ahead on the leading female in her AG.

Run
Suggested Pacing: Pace target 7:10-7:15 min/mile (before I saw the run course). Adjusted to 7:25s-7:30s after seeing the course!

Summary – the day before we drove the run course and realized it was much more challenging that what we estimated from online map courses, hence I immediately adjusted her pacing plan. Usually I advise my athletes to guide all their effort primarily by perceived exertion and use pace/power as a way to assure they are not doing anything ‘stupid’ specially on early stages of the bike and run. In this case, Jana’s plan suggested to start ‘a bit’ easier (7:35s) for the first few miles, then settled onto 7:25-7:30s until mile 10ish and hopefully close at faster than 7:25s on the last 3 miles.

Actual Run pacing and time – 1:39:16 hrs 7:35s min/mile


Fueling - ~45 gr of Carbs (a few cups of sports drink, a few cups of water and 1 powerbar gel per hr)

Analysis - The pacing advised was relative because of the nature of the course. The run was very challenging with plenty of steep hills hence she knew that when going uphill (which that course had plenty of) she would have to adjust her pace by feel. In other words, when going up, the pace would be much slower than the planned 7:25-7:30s because of the inclines/gravity, but her effort should “feel” like she was running 7:25-7:30s on a flat terrain.

Unfortunately we couldn’t collect much run data as Jana’s Garmin died the morning of the race so I only have the splits from the race. She paced the 1st 5.5 miles at 7:29 min/mile which was a bit faster of what we planned. On the next 5.4 miles her avg was 7:28s min/mile which was on target with the plan. The last portion (2.2 miles) her pace dropped to 8:06 min/mile

Considering the above, I think the fact she started a bit too fast cost het to slow down when she needed to be the fastest. That plus the tough terrain and the heat which increased on the 2nd portion of the run lead me to believe were the main factors that caused her decrease in speed. Jana managed to exit T2 in 1st place of her AG which we held for until the end, still, at one point she was as high as 4th placed overall and eventually she got passed to finished 1st in her age group and 5th female overall.

All in all a great result, still, we will continue to address her swim and tweak some of the execution details like starting the run a bit slower to close strong and avoid running almost 1 min slower of what she is capable (for that course). That will be the focus for coming races.

Winter Cycling Plan Results

Back on November 1st, 2011 we kicked off the cycling winter plan version 3.0 at www.beginnertraithlete.com, a free plan I began offering 3 years ago and one which has focused on helping athletes improve their critical power or heart rate pace at maximum lactate steady state (MLSS).

Over the past years those athletes who have followed the plan consistently, have achieved great results improving their power/speed around ~15% over 14 weeks of training. This year I updated the plan with some new workouts and a slight different progression addressing different intensities to maximize physiological training adaptations and allow athletes improve their fitness more efficiently.

The plan officially ended last week though some athletes started the program later or will start at a later date; still, those athletes who already completed the plan began posting their results and yet again, those who follow their plan consistently achieved great results! This years the improvements have ranged between 12% to 20% power/speed improvements over 15 weeks on no more than 4-6 hrs of cycling training per week.

The plan by itself is nothing special or something anyone with simple understanding of training concepts and basic physiology couldn't do. The plan simply address different important adaptations and it is based in nothing more than consistent training. In other words, those who have the drive and motivation to do the work, can and undoubtedly will improve their Critical power or HR at MLSS.

This plan is focused for those athletes with a limited amount of training time and/or those leaving in places with tough winters where riding outdoors can be challenging early in the year. In other words, this plan can help people with tight schedules and also, it will complement most athletes' needs with different racing goals from sprint to Ironman distances.

Still, for our personalized programs the training load distribution can and will vary based on the athlete's specific needs, goals and annual season planner. That said, working towards improving one's critical power (or FTP or HR at MLSS or...) is one of the most important adaptations any endurance cyclist will need and should focus on in spite of their training phase whether increasing it or maintaining it.

Anyway, among the many riders who have been following the winter cycling plan and experiencing great improvements was Nate Thomas who participated at the Boston Triathlon Team Indoor Time Trial 2011 and went to finish 3rd overall in the open men category against a very strong local competition (great job!).

Training Concepts - Part 2 – Training Load

Continuing article part 1 where I discussed what Stress/Strain/Adaptation, in this part I’ll focus on defining what training load is and why it is important related to structuring a training program.

As a brief reminder of part 1, it was mentioned how training is considered a “stressor” and how much of it we do, it will place different levels of strain which ultimately will produce different adaptations (positive/negative) that can lead performance improvements, overtraining and/or injury.

The main goal of any training program is to constantly strain our bodies enough to produce positive adaptations without placing so much strain that instead of allowing the body to adapt and get stronger/fitter/faster, it can't cope with the strain level and the result can be a decrease in performance or injuries.

In order to keep our bodies positively adapt following a progression which will allow each athlete produce specific adaptations particular to the main event, athletes need to pay attention to their training load. This concept is defined as the sum of all the training we do:

Training Load = volume + intensity + frequency

Volume – refers to the duration/distance of a particular training session.
Intensity – relates to the level of exertion at which an athlete performs a particular session
Frequency – relates to repetition of volume + intensity over many training sessions.

Frequently athletes talk about how much training they do, and more often than not they only refer to volume and rarely to intensity. i.e. when athletes discuss training load, the usual response would refer to number of hours or miles per week.

Considering the training load formula, then  expressing load in terms of volume only represents half part of the equation and considering training load is relative to the fitness of each individual, it is difficult to make assumptions whether running 'x' miles or 'y' hours per week is an adequate load for an athlete or not. But, quantifying volume it is simple, while it not the same with intensity hence it is common to refer to load only in terms or hours/miles.

Still, any athlete knows that running 45 min at an easy conversational pace is not the same as running 25 min at or near his/her 10K pace; the latter in general will produce greater DOMS, accumulated fatigue, etc. In addition training at different intensities will result in different physiological processes that will induce different training sessions.

In coming articles I’ll discuss in more detail the type of training adaptations our bodies experience at different intensities and why optimal training load will vary based on individual’s needs. For now, remember that our fitness will improve based on how much (volume), how easy/hard (intensity) and how often (frequency) we train.

Why is load Important?
Understanding the concept of training load will allow an athlete their coaches to design training programs based on the specific needs for each individual. There are many ways to set a program and some of you probably are familiar with the different approaches often discussed in books, magazines and online forums such as high volume/low intensity (commonly referred as ‘base’ training), low volume/high intensity (often referred as HIIT), or a mixed training load.

The discussion of these approaches can result in passionate arguments defending or criticizing the benefits of each approach, but that’s beyond the goal of this article. In the future I’ll discuss each approach in detail and let the reader interpret the information presented to and make up their own minds.

Still, the reality is that different approaches based on different training loads can and indeed work, and all have a place in a training program. Certain individuals will require a greater focus in a given training load, but that’s more specific to the individual’s needs such as: current fitness level, time availability, racing goals (distance), athletic background, gender, age, etc.

In any case, training load is important to allow our bodies to constantly adapt and improve our fitness, but in order to know how much we need to do, we need to determine how we can quantify intensity and for that is necessary to discuss the energy systems and how training at different intensities / durations result in in different adaptations. 

In Part no. 3 I'll continue addressing Training Concepts and I'll focus on Specificity/Overload which ties into training load. After I complete talking about training concepts, I'll  move to discuss energy systems, physiologic parameters and how we can define intensity to be able to manage intensity; the often neglected part of the training load equation. For now the take away message is – we need to strain our body so it can adapt; to manage how much strain we induce we can use training load which is the sum of all the training we do.

Training Concepts - Part 1

Anytime coaches/athletes talk about endurance training and the seemingly infinite ways to structure a program, more often than not the conversation focus on the various methods or protocols that can be used to achieve specific athletic goals (from completing your 1st 10K to finishing an Ironman). In these conversations usually are either ignored or superficially mentioned the different responses and adaptations our bodies go through with endurance training.

For many athletes this is irrelevant as their goal is not to understand the specifics of their training, instead they just want to know "when to do what" to achieve their goals. Other athletes do want to understand the specifics of their programs so they can maximize their gains in the future. And finally, for coaches, well, for them it is imperative to have a basic understanding of training concepts and physiology in order to develop optimal programs for each athlete.

The series will focus on those athletes and coaches who want to understand these concepts. I’ll go through different training concepts in a simple way, explain their importance for endurance training and how these simple ideas can be applied to your training/coaching; it will be my attempt at blending evidence based concepts with the ‘art’ of coaching (understanding individual needs).

Stress/Strain/Adaptation 

When we perform endurance training, we produce a number of different adaptations in our body. Below there are just some of those physiological changes (in no particular order):
- Increase in muscle capillarization
- Increase in mitochondria density
- Improve in fuel oxidation
- Improve on max aerobic capacity
- Improve in muscle fiber fatigue resistance
- Improve buffering and utilization of acid
- Increase muscle glycogen storage
- Increase plasma volume

For now, the type of adaptations that occur are not relevant; the point I am trying to illustrated is that endurance training produce a series of changes in your body that ultimately in time, it will allow you to go faster, long or both. This is related to the stress/strain/adaptation response.

Traditional training concepts have evolved as the result of experimentation (trial and error), that is, athletes were exposed to different kind of stresses and the effects this had on them.In 1936 Hans Selye performed a series of experiments on mice and discovered that different “stressors” place a different level of strain which can lead to different physiological responses.Eventually this lead to a greater understanding on how a stress has a response in our body.

Training is considered a ‘stressor’ and how much and how hard you do it will produce different responses but in general it follows the same pattern; in general the stress is the activity, the strain is how much of it we do (duration/intensity) and adaptation is our body’s response to that. This is also known as the overload/super-compensation concept. However if we do more of what our body can handle, then it won't be able to cope with the strain and it can lead to excessive fatigue or injury (see table below).

As an example, when you go for a short run, the stress will be running, the strain will be how far and how hard you run and the adaptation will be the result of how your body adapts:

- Positive - If the total strain matches with what your body can currently handle (current fitness level), that is, the stimulus is such that disturbs your body’s homeostasis enough that once it body recovers, it will produce positive adaptations. i.e. the next time the same run will seem/feel a bit ‘easier’.
Unchanged – if the total strain is not enough to disturb your body’s homeostasis forcing any adaptations (less of what your body can handle) then the changes for the next session might be non-existent.
- Negative – if the total strain exceeds of what your body can currently handle (doing too much) greatly disturbing your body’s homeostasis, then your body will either take too long recover/adapt; this can lead to excessive fatigue and injuries.

Overtime, if you manage your training load effectively (something I’ll address in the next article), then your body will constantly be in the adaptation stage allowing you improve and use your training time more effectively. With a proper program, what today was challenging tomorrow will be less challenging. If today you can only go so far, tomorrow you’ll be able to go a bit father, also know as super-compensation.

Unfortunately, simple concepts such as the stress/adaptation and training load management are often misunderstand and/or incorrectly applied. That’s why so many athletes, in particular those newer to endurance training, end up developing injuries or other setbacks. As you read over the next articles, hopefully you’ll learn how to avoid this.

For now, the take-home message is: a training is nothing more than a stress/strain/adaptation program in which we seek to do ‘enough’ of it to force our body to adapt becoming faster/fitter, but not so much that our body can’t adapt breaking down and making our program inconsistent and unpleasant.

The 3 Cs for Recovery

Recovery is a vital component of any training program from recovery during a training session, between intervals and between training sessions. The training concept of stress/adaptation suggests that through training we induce a stress as a result of the training load we do (volume + intensity) and this forces our bodies to adapt.

The trick is to provide the right stimulus stressing our bodies withing our own limitations. That is, to do the right amount of load to force our bodies to produce a series of physiological adaptations that ultimately will increase our fitness, but managing this to avoid more of what our bodies can handle resulting in inadequate recovery.

Failure to adequately manage your load and allow your body to adapt can result indifferent scenarios:

1. From session to session this can result in excessive micro damage on our musculoskeletal system in the form of delayed onset of muscle soreness (DOMS) or high levels of creatine kinase (CK). This might force the athlete to reduce the load of the next session or delay/skip training making it inconsistent.
2. From a series of sessions, in addition to the above, it can also result in your body inability to restore your body's glycogen which you body oxidize to propel your training in addition to fat. Though when compared to fat storage, we have a limited captivity to store glycogen hence it is vital to replenish it.
3. Chronic fatigue - by constantly pushing your body beyond your own capabilities, athletes eventually can face big setbacks in the form of injuries.

Training with a Heart Rate or Power meter? If so, read on...

Whether you train using a tool like a power meter or a heart rate monitor, you have to keep one thing in mind: don't get too obsessed about the absolute accuracy of the numbers you use to gauge your efforts.  

Our specific fitness fluctuates every day based on different variables such as rest, life stress, daily nutrition, time of the day for the session, accumulated fatigue, etc. thus trying to monitor your training levels to an exact watt or beat per minute can be a futile exercise. Instead of obsessing about precise numbers what is very important is for you is to proactive at developing your perceive exertion in combination with your heart rat and/or power. 

What I mean is by this? First of all remember, training levels are man made as an attempt to make our training more efficient and your body doesn’t really know between your level 2 and your level 3, it juts 'feels' like you are doing more or less work. Certainly a series of physiological processes take place and some will be maximized training at 'x' or 'y' zone. Still, the training adaptations inter layer with each other and different adaptations will take place just at a greater/lesser degree.

The point is if you are doing a session at ‘x’ % of your Critical Power (CP) or your Maximum Lactate Steady State Heart Rate (MLSS-HR), whether you are 3 watts higher or 2 beats per minute lower won’t make impact your session as much as long as you are pushing based on what your body can take at a given point in time (also this is a reason I giggle when I hear coaches/athletes limiting training to certain 'zones'). Remember that your CP or MLSS HR are estimates of where your fitness was at a given point in time when you tested.

That estimate will allow you have an idea of your capabilities (fitness), but, since our fitness changes slightly everyday, then using your perceived exertion to adjust the effort level becomes something very important. In other words, instead of obsession whether you are to the decimal watt/bpm of your training level, instead, let the way your body 'feels' on that particular training session dictate the effort level and use your HR/Watts as a way to monitor where are you roughly when compared to your training levels.

To illustrated this point let’s assume your CP is 250 watts or MLSS HR170 bpm and you have a 3x10 minutes sets at CP or MLSS HR; based on how your fitness fluctuates and how your body is feeling on that particular day different things could happen:

1. You’ve done a great job resting, eating, recovering, managing your swim/run, etc. and during the session you manage to average a bit more of your usual training level (i.e 252w or 172bpm) even though perceived exertion wise, it feels like you are just pushing at your usual CP/MLSS HR. In other words, at the higher intensity level, the effort level was 'easier' for your body.

2. You’ve done an 'ok' job resting, eating, recovering, managing your swim/run, etc. and during the session you average exactly your 250 watts or 170 bpm. It means on that day based the intensity level matched your effort level (perceived exertion)

3. You’ve done a poor job resting, eating, recovering, managing your swim/run, etc. and during the session you can complete it all but at a lower intensity (i.e. 245w or 168bpm) yet the effort level was harder of the actual intensity. In other words, though your power/HR was lower than usual, it still felt that it was as hard as when you average your actual CP or MLSS HR

4. You’ve done a terrible job resting, eating, recovering, managing your swim/run, etc. and during the session since the very first set, it 'feels' very hard though you are at or below CP or MLSS HR. Each set feels harder and eventually you are forced to stop the session. Given your body's stage on that day, effort level ‘feels’ much harder of what the intensity level really is.The best thing to do is either resume training at an effort level that 'feels' right though intensity might be lower or rest/recover to take another shot in coming days.

In the long run as long if you re-test/adjust your training levels periodically, for most workouts your power/HR will follow a pattern and fall within your levels. But also, given the different variables affecting your daily fitness, focusing only on your training levels to dictate a session can be misleading. Using your perceive exertion AND power/HR effectively will also help you avoid going too hard in early sets or portions of a session.

The take away is that you need to learn listening to body, when you accomplish this, your perceive exertion will be like training with a built in power meter/pace/heart rate monitor all in one! This will allow you to deal with the different variables we have to deal every day and let you adjust to the right intensity based on how your body 'feels' on a given day. This will become very helpful when you train AND more so for racing.

HR/Power are tools to helps us make better training decisions, quantify load and even predict performance, still, both have limitations and we should use those to complement our training, not to dictate it. When you learn how to use your perceive exertion properly, it will tell you all you need to know about your body on that particular moment!

At the 70.3 World Championship:

- Dan Arnett posted a run PR to complete the race in 4:31hrs
- Jana Richtrova also competed and posted an 8 min PR finishing in 4:46hr and top 20. Not bad for the Czech chick in her 1st year racing this distance.!
- Carrie McCusker also had a great performance at the WC finishing on the podium in her AG!

At the Beach to Battleship Iron Distance, Coach Alex finished 2nd Overall. Not bad for a busy year as a pro and a new dad!

At the Miami Man International, Leszek Wnuk wrapped up his 2010 season finishing with a PR and 2nd AG place!

Athlete and Friend Tom Civitenga participated in his 1st half marathon ever competing the Chilly Half-Marathon and finished it in 1:50hrs. Not bad for a guy who recently started running and is into martial arts and not endurance sports!
